Avoid Ultra-Processed Foods to Lose Weight, Study Confirms

For decades, weight-loss advice has sounded like an overly enthusiastic accountant: count every calorie, measure every serving and please explain that midnight cookie discrepancy. New research suggests there may be a more practical place to start. Instead of obsessing over every number, pay closer attention to how heavily your food has been processed.

A randomized clinical trial published in Nature Medicine found that people lost nearly twice as much weight while eating a minimally processed diet as they did while eating an ultra-processed diet. The surprising part was that both meal plans followed established healthy-eating guidelines. Participants were not comparing lentil soup with a deep-fried candy bar wearing a cheese hat. The diets were designed to be nutritionally respectable.

The results strengthen the argument that food processing may influence how much people naturally eat, how satisfied they feel and how easily they can manage cravings. That does not mean every packaged item belongs in nutritional jail. It does mean that replacing a meaningful share of ultra-processed foods with recognizable, minimally processed alternatives may make weight loss easier without turning every meal into a math exam.

What Did the New Ultra-Processed Food Study Find?

The 2025 study involved 55 adults in England who were living with overweight or obesity and normally received at least half of their daily calories from ultra-processed foods. Fifty participants supplied enough information to be included in the primary analysis.

The researchers used a randomized crossover design. Participants received two different eight-week diets in a randomly assigned order, separated by a period during which they returned to their usual eating habits. One diet emphasized minimally processed foods, while the other contained a high proportion of ultra-processed products.

Nearly Double the Percentage of Weight Loss

After eight weeks, participants lost an average of 2.06% of their starting weight on the minimally processed diet. They lost 1.05% on the ultra-processed diet. In other words, both approaches produced weight loss, but the minimally processed plan produced nearly twice the percentage reduction.

The researchers estimated that participants created an average daily calorie deficit of approximately 290 calories while eating minimally processed meals. The estimated deficit on the ultra-processed diet was about 120 calories per day.

The greater reduction on the minimally processed diet was associated with losses in body fat and total body water rather than muscle mass. Participants also reported better control over food cravings, including a greater ability to resist savory foods and whichever foods they personally found most tempting.

This point matters. Losing weight while feeling as though you are wrestling a doughnut every afternoon is difficult to sustain. A diet that helps reduce cravings may be more useful in real life than a theoretically perfect plan requiring heroic willpower at every vending machine.

Why Ultra-Processed Foods May Make Weight Loss Harder

Scientists are still investigating exactly why ultra-processed diets affect appetite and body weight. There probably is not one cartoon villain hiding inside the ingredient list. Instead, several characteristics may work together.

They Can Deliver Many Calories Quickly

Ultra-processed foods are often soft, refined and easy to consume rapidly. Consider the difference between eating an apple and drinking a sweetened apple-flavored beverage. One requires chewing and arrives with water, fiber and an intact food structure. The other can disappear through a straw before your appetite-control system has finished reading the opening credits.

Eating quickly gives the body less time to register fullness. They Are Designed to Be Extremely Easy to Eat

Combinations of refined starch, fat, salt, sugar and flavorings can create products that are highly appealing. Food manufacturers are very good at making one chip introduce you to its 17 closest relatives.

Enjoyable food is not automatically unhealthy, of course. The problem arises when products make it unusually easy to continue eating after physical hunger has faded. Convenient packaging, large portions and constant availability can make the effect stronger.

They May Be Less Filling Per Calorie

Whole and minimally processed foods often provide fiber, protein, water and intact cellular structures that slow eating and digestion. These features can improve fullness relative to the calories consumed.

An ultra-processed product may advertise protein or fiber on the package, but isolated nutrients do not always make it behave like the original food. A fiber-enriched cookie remains a cookie. It has simply acquired a résumé.

They Can Displace More Satisfying Foods

Not Every Processed Food Is a Problem

Avoiding ultra-processed foods does not require eating raw vegetables in a meadow while apologizing to your microwave. Nearly all foods undergo some form of processing.

Washing, freezing, chopping, pasteurizing, roasting, fermenting and canning are forms of food processing. These methods can improve safety, convenience, affordability and shelf life.

Frozen vegetables, canned beans, rolled oats, natural peanut butter, plain yogurt, canned fish and bagged salad can all fit comfortably into a healthy weight-loss plan. Even ordinary processed foods such as cheese or canned tomatoes may remain close to their original ingredients.

The practical goal is not processing purity. It is reducing dependence on products that are heavily reformulated, easy to overeat and poor substitutes for satisfying meals.

How to Avoid Ultra-Processed Foods Without Making Life Miserable

Willpower is easier when it does not have to work overtime. Keep foods you want to eat more often visible and accessible. Store highly tempting snacks less prominently, buy smaller quantities or reserve them for planned occasions.

Can You Still Eat Some Ultra-Processed Foods?

One meal does not erase a dietary pattern any more than one salad creates one.

Many people also discover that reducing ultra-processed foods is easier when they add before they subtract. Adding fruit to breakfast, vegetables to lunch and a protein source to an afternoon snack can naturally reduce room for less satisfying products. This feels less punitive than creating a long forbidden-food list and staring sadly at it.

Weight changes may be gradual. Scale readings can fluctuate because of water, sodium, digestion, hormones and other factors. Waist measurements, energy, meal satisfaction and the ability to manage cravings can provide useful context. The new trial found meaningful differences over eight weeks, not overnight.

The most valuable experience may be discovering that weight management does not always require constant restraint. When meals are filling, convenient and enjoyable, people may consume fewer calories without deliberately trying to eat tiny portions. That is the central promise of a minimally processed approach: not magical fat burning, but a food environment in which appetite has less paperwork to complete.
